How Much Fat Should You Eat on Keto?

Summary: Fat is the remainder: set your carb limit and protein target first, then eat enough fat to be full, which means more in month one, less while losing weight, and more again in maintenance.

The answer in one line

There is no single right fat number on keto. Carbs are a limit, protein is a target, and fat fills whatever hunger is left.

KetoDick on this: He says "the goal is not high fat, it's low carb" (from the video) and treats fat as what you eat when you are still hungry (video cTGYIFOTPl8). His rule of thumb: protein is set by lean mass, carbs are a cap, and fat fills hunger (video 8Jk5ShSUpFY).

Why fat is the remainder

Each part of a keto plate has a different job.

Macro Its role How you set it
Carbs A limit Keep under your daily cap. See How Many Carbs on Keto?
Protein A target Hit it most days. See How Much Protein on Keto?
Fat The remainder Eat to fullness, adjust by phase

Protein is set first because it protects muscle and keeps you full. When protein went from 15% to 30% of calories, with carbs held steady, people ate 441 fewer calories a day without being told to and lost 4.9 kg in 12 weeks (Weigle et al., 2005). The US/Canada protein RDA is 0.80 g per kg of body weight per day, with protein at 10–35% of calories as the acceptable range (National Academies, 2005).

Once carbs and protein are set, fat is the only dial left.

Fat by phase

KetoDick splits keto into three phases and gives fat a different role in each (video NUJNFG6lLWw).

Phase His timing Fat guidance Why
Introductory 2–4 weeks (thinner people), 4–8 weeks (heavier people) Fairly unlimited; eat to fullness Glycogen is gone and the body cannot yet run well on its own fat
Weight loss After adaptation, once hunger settles Lower; eat fat only for real hunger Stored body fat supplies the energy
Maintenance At goal weight Higher again; he says about 70–75% of calories No more body fat to draw on for the deficit

Month one: eat to fullness

In the first weeks, your body is changing how it gets energy. KetoDick says the liver has to ramp up enzymes and cells have to adjust to using ketones, so you have neither your old fuel nor full access to the new one (video NUJNFG6lLWw). Cutting fat now mostly makes you tired. More on this in Fat Adaptation and Your First Month on Keto.

Weight loss: let fat fall

After adaptation, hunger usually drops on its own. KetoDick says the calories you stop eating should come off fat, not protein, and that fat intake can drop "rather dramatically" (from the video) around weeks three to six (video 8Jk5ShSUpFY). This fits a metabolic-ward finding: cutting dietary fat produced more body-fat loss per day (89 ± 6 g) than cutting carbs (53 ± 6 g) in 19 adults (Hall et al., 2015). That was a short, tightly controlled study, so treat it as a principle, not a forecast.

Maintenance: add fat back

When you reach your goal, you want to stop losing. You need more total food, and fat is the simplest way to add it without raising carbs. See Moving From Weight Loss to Maintenance.

How to set your own fat number

  1. Set your carb limit. Pick your daily cap and keep it.
  2. Set your protein target. Use How Much Protein on Keto? to get a number by body weight.
  3. In month one, eat fat until you are full. Do not try to hit a fat goal or stay under one.
  4. After about week five, notice your hunger. If you are not hungry between meals, do not add fat just to reach a number.
  5. If weight has stalled and you are not hungry, trim fat a little. KetoDick suggests about 20 g less a day (180 calories) or 30 g (270 calories) (video NUJNFG6lLWw).
  6. Keep protein where it is. Cut fat, not protein.
  7. At goal weight, add fat back slowly until your weight holds steady.

KetoDick says he does not restrict, and that when he tracks he finds he runs a deficit anyway (video NUJNFG6lLWw). Tracking is a tool for checking, not a rule. See Tracking on Keto.

Why macro calculators get fat wrong

Most keto calculators give fat as a percent of a calorie estimate. If the calorie estimate is off, the fat number is off too. KetoDick makes this point: macro calculators are only as good as the calories you put in (video cTGYIFOTPl8).

A calculator may also tell you to eat a fixed amount of fat every day. During weight loss, that can mean eating fat you are not hungry for. KetoDick says people who talk about needing to "get in that last 20" grams of fat do not need to, since even a lean person carries thousands of grams of stored fat (video NUJNFG6lLWw). His example: a 100 lb person at 10% body fat carries 10 lb of fat, about 35,000 calories.

Percent vs grams

"70% fat" sounds like a lot. It can still be a modest amount of food.

KetoDick reports eating about 70% of his calories as fat about a month in, but only around 700 calories of fat, not the 1,400 his targets suggested (video cTGYIFOTPl8). In another video he works out that he was eating only about 10 g more fat a day than before keto, while eating roughly 1,000 fewer calories (video uXzscHudgt0).

The lesson: when carbs drop and total food drops, fat's share goes up even if fat grams barely change. "High fat" describes the ratio, not a goal to chase. More in Is keto a high-fat diet?.
