Keto made easy

Chapter 10: Exercise, Maintenance and Body Recomposition

Food drives weight loss; exercise drives health, strength and what your body is made of; and keeping weight off depends on habits you can hold for years, not on staying on a diet.

The big picture

Question Short answer Read more
Do I need to exercise to lose weight on keto? No. Weight loss is mostly food. Do you need to exercise?
Should I exercise anyway? Yes, for heart health, strength and keeping muscle. Do you need to exercise?
Do I need carbs for workouts? Only for hard, explosive training, and only a little. Carbs for hard workouts
Can I lose fat and keep muscle? Yes, with enough protein and resistance training. Body recomposition
What changes when I reach my goal? You eat more, usually fat first, then maybe carbs. Moving to maintenance
How do I keep it off? Keep the habits: prep, protein, a named goal. Habits that keep weight off

Exercise: needed for health, not for weight loss

Fat loss comes from eating less energy than you burn. Exercise burns some energy, but it is much easier to eat a little less than to burn a lot more. The guide covers this in energy balance.

That does not make exercise optional for health. Exercise is how you keep muscle, build strength and improve heart and lung fitness. Those matter more with age.

KetoDick on this: he says weight loss is "made in the kitchen" (from the video), about 80% diet, and that meal prep comes before exercise (video f119qGyJ7AY; video uXzscHudgt0). He still calls exercise the best thing for health, and says low cardiovascular fitness is the strongest predictor of early death in the data he has seen (video f119qGyJ7AY). That study is not on this guide's evidence pages, so the claim is his. For health he names walking 30 minutes three times a day (video UygKGoP_BtA).

A simple order to follow:

  1. Get your food routine in place.
  2. Add regular walking.
  3. Add strength training two or more times a week.
  4. Add harder training only if you want it.

The post weight loss is made in the kitchen and exercise benefits beyond weight loss cover both sides.

Carbs around hard training

Short, all-out efforts run mostly on stored carbohydrate. On keto, some people lose a little top-end power. Eating a small dose of carbs around hard sessions is called targeted keto.

Training Workout carbs?
Walking, jogging, elliptical, light lifting No
HIIT, sprints, CrossFit competition, wrestling, heavy lifting Maybe, in small amounts
Weekend competitions Maybe, a bit more

KetoDick on this: for explosive training he describes about 10–20 g of carbs before and 10–20 g after, tested in practice and never first at a competition (video XhEJ9x5sP0g). For weekend competitors he mentions about 20–50 g two hours before and about 20 g after (video f119qGyJ7AY). Light exercise, he says, needs none. These are his described practice; the guide's evidence pages hold no trials on keto carb timing. See keto for MMA and combat sports.

Tiredness in early keto is more often low sodium than low carbs. See electrolytes.

Body recomposition: protein plus lifting

Recomposition means losing fat while keeping or building muscle. It takes two things together: enough protein and resistance training.

Study What it found
Morton et al., 2018 Across 49 trials (1,863 people), protein increased resistance-training gains in fat-free mass and strength; the benefit leveled off around 1.6 g/kg/day.
Longland et al., 2016 In 40 young men on a roughly 40% deficit with intense training for 4 weeks, 2.4 g/kg/day gained lean mass and lost more fat than 1.2 g/kg/day.
Wycherley et al., 2012 Across 24 trials (1,063 people), higher-protein diets during energy restriction gave modestly more fat loss and less fat-free-mass loss.

None of these trials is specific to women aged 30–60 on low-carb diets, and Longland enrolled men only.

KetoDick on this: he says the keto community has an "inappropriate fear of protein" (from the video), and that cutting protein to break a stall often costs muscle. His beginner targets are about 80 g a day for women and 100 g for men, with 20 g more for heavy training (video UygKGoP_BtA). The studies scale protein to body weight instead, so for a heavier or very active person his fixed number may sit below their ranges. See how much protein.

Why the scale lags

During recomposition, muscle gained can offset fat lost. Your weight may stall while your waist shrinks. Tape measurements, photos and a strength log show progress the scale misses. See non-scale progress and can you build muscle on keto?.

The third phase: maintenance

Keto has three phases. Fat intake moves differently in each.

Phase What happens to dietary fat
Introductory Eat fat fairly freely to manage hunger while you adapt
Weight loss Fat comes down; body fat makes up the difference
Maintenance Fat comes back up, along with total food

KetoDick on this: he describes these three phases and says that at maintenance, fat has to come back up, to roughly 70–75% of the diet (video NUJNFG6lLWw). He calls keto "a way of eating, not necessarily a way of life" (from the video). He says you can be low-carb for life but is unsure about very low carb for life (video uXzscHudgt0).

Moving to maintenance:

  1. Pick a goal range, not a single number.
  2. Track food for a few weeks.
  3. Add food in small steps: more fat, or a serving of whole-food carbs.
  4. Watch the weekly average; adjust until it holds.
  5. Keep protein steady.

If your doctor lowered diabetes or blood pressure medicines when you started keto, tell them before you add carbs back. See keto and medications.

Habits, not a diet

Regain often comes back slowly, as old routines return. The habits that took weight off are the ones that keep it off.

KetoDick on this: he asks people to name a goal instead of "staying keto" (video f119qGyJ7AY), to go easy on themselves and measure progress over years (video Ewo-C_Cc4hU), and to write three to five go-to meals, one for maintenance (video hHFu6L-yedE).
